Beginner Yoga Poses for Flexibility

If you are stiff, the useful first step is not deeper shapes — it is supported shapes held often, so your body stops defending the range.

Use props from day one

A folded blanket under the hips changes a seated fold completely: the pelvis can tip forward and the spine can lengthen. A strap turns an unreachable foot into a usable hold. Props are not a downgrade; they are how beginners get the position right enough for adaptation to happen.

Frequency beats intensity

Fifteen minutes, five days a week, at a moderate intensity will outperform an hour of hard stretching on a Sunday. Stiffness is a habit of the whole system, and habits respond to repetition.

Keep knees out of it

In cross-legged and figure-four shapes, sensation belongs in the hip and inner thigh. Knee sensation means the hip is not yet ready for that angle — raise the hips higher or support the knee. Work at the edge where breathing stays quiet and even. Sharp, shooting, radiating or electric sensation is a signal to come out of a shape, not to push further.

Cautions

  • Hypermobility: prioritise strength and control; added range can increase joint irritation.
  • Numbness, tingling or pain that travels down a limb is a nerve signal — stop and get it assessed.
  • Never bounce into a stretch, and never use another person's body weight to push you deeper.
  • Knee pain in cross-legged or figure-four shapes means back out; the hip should do the work, not the knee.
